Heart Rate Zone Calculator: Find Your Fat-Burning Zone

Get your five training zones in beats per minute, using max heart rate formulas actually validated for women and men instead of the outdated 220 minus age. Add your resting heart rate for even more accurate zones. No email needed.

Calculate your heart rate zones

Enter your age and gender. If you know your resting heart rate (measure it in bed before you get up), add it and the calculator will use the more accurate heart rate reserve method.

Count your pulse for 30 seconds first thing in the morning and double it.

Real talk: these are estimates, and medications like beta blockers change everything. If a zone feels wildly harder or easier than its description, trust the talk test over the number.

Next step: measure what your training is actually changing with the body fat calculator

Why this calculator skips 220 minus age

The 220 minus age formula printed on every gym treadmill was never designed for precision, and research suggests it runs especially inaccurate for women. This calculator uses the Gulati formula for women, developed from a study of over 5,000 women, and the Tanaka formula for men.

If you add your resting heart rate, it upgrades to the Karvonen method, which anchors your zones to your personal heart rate reserve instead of generic percentages.

About that famous fat-burning zone: it is real, and it is also widely misunderstood. In Zone 2 a higher share of the calories you burn comes from fat, which is why it earned the name. But total calories decide fat loss, and harder efforts burn more total calories per minute.

The honest takeaway: Zone 2 is wonderful because you can do a lot of it, recover easily, and build the aerobic base that makes everything else work, not because it melts fat by magic.

How to actually use your zones

Live in Zone 2

Most of your weekly cardio belongs here: brisk walks, easy bike rides, conversational pace. It builds your aerobic engine, burns real calories, and leaves you fresh enough to do it again tomorrow.

Visit Zone 4 briefly

One or two short interval sessions a week is plenty: 30 to 60 second pushes with full recovery between. That is where fitness jumps happen, and past 35 the recovery between those sessions matters as much as the sessions.

Use the talk test

No watch? No problem. Full sentences comfortably means Zone 2. Short phrases means Zone 3. A word or two means Zone 4. The talk test tracks your zones remarkably well, and it never needs charging.

Heart rate questions, answered

What heart rate burns the most fat?

Zone 2, roughly 60 to 70 percent of your max, burns the highest proportion of calories from fat. But total fat loss comes from total calories over time, so the best zone is honestly the one you will show up for consistently. For most women that is a daily Zone 2 walk plus one or two harder sessions a week.

What should my heart rate be while walking?

For a fat loss walk, aim for your Zone 2 range from the calculator above. In practice that is a pace where you are warm, breathing noticeably, and still able to chat. If a hill pushes you into Zone 3 for a few minutes, that is fine and normal.

Why does this calculator use a different formula for women?

Because the generic formula was built mostly from data on men. The Gulati formula came from a study of more than 5,000 women and tends to estimate women's max heart rate more accurately, usually a little lower than 220 minus age would claim. Better inputs, better zones.

How do I measure my heart rate without a watch?

Two fingers on the inside of your wrist or the side of your neck, count the beats for 15 seconds, multiply by four. For resting heart rate, do it first thing in the morning before you get out of bed, three mornings in a row, and use the average.

Is it safe to train near my max heart rate?

For healthy adults, brief visits to Zone 5 during hard intervals are a normal part of training. That said, if you are new to exercise, have a heart condition, take medications that affect heart rate, or feel chest pain or unusual dizziness at any intensity, talk with your doctor before doing high intensity work. There is no fitness result worth skipping that conversation for.

Why are my zones different from my friend's?

Age, genetics, fitness level, and medications all shift heart rate, and none of that is good or bad by itself. A lower resting heart rate usually reflects better aerobic fitness, but comparing raw numbers between people tells you very little. Compare your own numbers over months; that is the trend that means something.
