Inner Knee Pain Exercises: Gentle Moves That Help

Easing pain on the inside of the knee with hip, quad and foot work

Inner knee pain exercises work best when they strengthen the hips, quads and hamstrings and support the arch of the foot, so less stress lands on the inside of the knee. Side-lying leg raises, bridges, wall sits and short-foot drills are gentle places to start.

Pain on the inside of the knee has several possible sources, and some need a doctor rather than a workout. Read the red flags section first. If your knee is simply achy with no injury behind it, the routine below is a solid starting point.

🎯Key Takeaways
  • Check for red flags first. Pain after a twist, a pop, swelling or locking may point to a ligament or meniscus injury that needs an exam.
  • The inside of the knee takes extra load when knees cave in. Strong outer hips help keep the knee lined up and ease that stress.
  • Feet matter too. A collapsing arch rolls the shin inward and can add pressure to the inner knee.
  • Calm, then build. Start with gentle range and isometric holds, then add step-ups and squats as pain settles.
  • Be patient. Most people notice change in 2 to 3 weeks and steadier progress over 6 to 8 weeks.

Why the Inside of Your Knee Hurts

Medial knee pain simply means pain on the inner side of the knee. Common sources include irritation where three tendons attach just below the inner knee, called the pes anserine area, the inner ligament known as the MCL, the inner meniscus, and early joint wear.

I can’t tell you which one you have, and neither can an article. What I can say from my corrective exercise work is that many cases of everyday inner knee pain show the same movement pattern: the knee drifting inward on stairs, squats and walking.

When the knee caves in, the inside of the joint is squeezed and the tissues on the inner side are stretched. Over weeks of stairs and errands, that can leave the area sore and sensitive.

Exercises for Pain Inside the Knee: Start with Calm

On a sore day, the goal is gentle movement that keeps the knee comfortable. These first moves don’t ask much of the joint.

1. Heel Slides (1 Set of 10 Each Side)

Lie on your back with your legs straight. Slowly slide one heel toward your seat as far as is comfortable, then slide it back out.

This keeps the knee moving without load. Go only as far as feels okay and stop before any pinch on the inner knee.

2. Quad Sets (2 Sets of 10)

Sit with your legs straight and a rolled towel under the sore knee. Tighten your thigh to press the knee down, hold for 5 seconds, and relax.

Quad sets build strength with no bending at all, which makes them a good option on flare-up days.

3. Wall Sits (3 Holds of 20 Seconds)

Lean against a wall and slide down to a shallow bend, knees pointing over your second toes. Hold, then slide back up.

Held positions like this often ease knee pain in the moment while building quad strength. Keep the depth shallow and the knees from falling inward.

Medial Knee Pain Exercises: Build the Support

Once moving feels easier, shift your focus to the muscles that keep the knee lined up and share the load.

4. Side-Lying Leg Raises (2 Sets of 12 Each Side)

Lie on your side with the bottom knee bent. Keep the top leg straight and slightly back, then lift it about a foot and lower slowly.

These work the glute medius, which helps stop the thigh dropping inward. My guide to knee valgus exercises goes deeper on this pattern.

5. Glute Bridges (2 Sets of 12)

Lie on your back with knees bent and feet hip-width apart. Push through your heels to lift your hips, pause for 2 seconds, and lower.

Bridges train the glutes and hamstrings together. Keep your knees in line with your feet the whole time.

6. Hamstring Curls with a Band (2 Sets of 12 Each Side)

Lie face down with a light band looped around one ankle and anchored to a sturdy object in front of you. Bend your knee to pull the heel toward your seat, then lower slowly.

The inner hamstrings attach at the pes anserine area, so these may be helpful pes anserine bursitis exercises once the area is less tender. Start light.

7. Short Foot Drill (2 Sets of 10 Holds)

Sit or stand barefoot. Without curling your toes, draw the ball of your foot toward your heel so the arch lifts slightly, hold for 5 seconds, and relax.

A stronger arch helps keep the shin from rolling inward, which can take pressure off the inside of the knee.

8. Step-Ups (2 Sets of 8 Each Side)

Stand facing a low step. Place your whole foot on it and press through that heel to stand up, then step down slowly.

Keep the working knee over your second toe. My step-ups guide covers more cues.

9. Lateral Band Walks (2 Sets of 10 Steps Each Way)

Place a loop band just above your knees. Bend your knees slightly and take small steps sideways, keeping tension on the band and your toes pointing forward.

This builds outer hip strength while standing, the position you’re in for stairs and walking.

Inside Knee Pain Going Up Stairs

Stairs are often where inner knee pain shows up first. Each step loads one knee with your full body weight, and a knee that drifts in takes that load on its inner side.

  1. Lead with the stronger leg going up for now, and the sorer leg going down.
  2. Place your whole foot on each step rather than just the ball of the foot.
  3. Think knee over second toe on every step.
  4. Use the handrail to share the load while you build strength.

My guide to knee pain going up stairs covers more stair-specific fixes.

Knee Pain on the Inside: Exercises to Ease Off

Until the inner knee settles, scale back on moves that twist or squeeze it.

  1. Deep squats and lunges. Keep the range shallow for a few weeks.
  2. Wide sumo stances. They can stretch the inner knee tissues.
  3. Pivoting and side-to-side sports. Quick cuts load the inner knee hard.
  4. Breaststroke kick. The whip motion can irritate the inner knee in some swimmers.

How Long Before These Exercises Help?

Most people feel a little easier within 2 to 3 weeks, mainly because gentle movement calms a sensitive joint. Real strength gains in the hips and thighs usually take 6 to 8 weeks of steady work.

Write down how your knee feels the morning after each session. If it is the same or better, you can add a few reps or a slightly higher step. If it is worse, go back a stage for a few days.

As a NASM corrective exercise specialist with more than 20 years in fitness, I’d rather see slow, steady progress than a big jump that sets you back. The inner knee tends to reward patience.

When to See a Doctor

Inner knee pain after an injury needs a proper exam, not an exercise plan. Ligament and meniscus injuries are common on this side of the knee.

See your doctor or a physical therapist if you felt a pop, your knee swelled quickly, it locks, catches or gives way, you can’t bear weight, or the pain began after a fall or twist. A hot or red knee, fever, pain that wakes you at night, or numbness in the leg also need prompt attention.

Quick Questions

What Causes Pain on the Inside of the Knee Without Injury?

Common causes include irritation at the pes anserine tendons, early joint wear, and the knee drifting inward during everyday movement. Only an exam can tell you which applies to you.

Is Walking Good for Inner Knee Pain?

For most everyday aches, yes. Walk on flat ground, start with shorter walks, and build up if your knee feels the same or better the next day.

How Long Does Inner Knee Pain Take to Improve with Exercise?

Many people notice some relief in 2 to 3 weeks. Building strength in the hips and quads usually takes 6 to 8 weeks of steady work.

Should You Stretch the Inside of Your Knee?

Gentle inner thigh stretches can feel good, but avoid forcing a stretch that pulls on the inner knee itself. Strength work usually helps more than stretching.

Your This-Week Plan

  1. Day 1: Do moves 1 to 5 at the lower numbers and note how your knee feels the next morning.
  2. Day 2: Walk for 15 minutes on flat ground and do heel slides.
  3. Day 3: Repeat moves 1 to 5 and add the short foot drill.
  4. Day 4: Rest, or quad sets and heel slides only.
  5. Day 5: Try the full 9-move routine if your knee is calm.
  6. Days 6 and 7: Walk, practice the stair tips, and plan next week.

This guide is part of my knee pain and knee-friendly workouts guide. For more inner quad work, see my VMO exercises.

The Bottom Line

Inner knee pain exercises work by spreading the load. Stronger hips, quads and hamstrings, plus a supported arch, keep the knee lined up so the inside of the joint isn’t doing all the work.

Rule out red flags first, start gently, and build over six to eight weeks. If the pain began with an injury, get it checked before you train.

This article is for general education and isn’t medical advice. Pain on the inside of the knee can come from a ligament or meniscus injury, so if you felt a pop or twist, or have swelling, locking, giving way, redness, fever or night pain, see your doctor or a physical therapist before starting these exercises, and stop any move that causes sharp pain.
